About the Macro Calculator
Macronutrients — protein, carbohydrates, and fat — are the three energy-yielding components of food. Tracking macros is a more precise approach to nutrition than simply counting calories, because different macronutrients have different effects on body composition, satiety, and athletic performance.
This calculator helps you determine the right macronutrient split for your goals — whether you're cutting body fat, maintaining weight, or building muscle. It uses calorie-per-gram values that are essential to understand: protein and carbs each contain 4 calories per gram, while fat contains 9 calories per gram. Alcohol (7 cal/g) is sometimes tracked separately but isn't part of standard macro tracking.

How It Works
The macro calculation starts with your total daily calories (use our Calorie Calculator to determine this). It then divides those calories among the three macronutrients based on a percentage ratio:
Protein (g) = (Calories × Protein%) / 4; Carbs (g) = (Calories × Carbs%) / 4; Fat (g) = (Calories × Fat%) / 9The divisions by 4, 4, and 9 reflect the caloric density of each macronutrient. Protein and carbs each yield 4 kcal per gram, while fat yields 9 kcal per gram. The Atwater system, developed in the late 19th century, established these values.
Common macro ratios by goal:
- Cutting (fat loss): 40% protein, 30% carbs, 30% fat — high protein preserves muscle in a deficit
- Maintenance: 30% protein, 40% carbs, 30% fat — balanced for everyday activity
- Bulking (muscle gain): 30% protein, 45% carbs, 25% fat — extra carbs fuel hard training
The exact ratio depends on individual factors: training intensity, body composition, insulin sensitivity, and personal preference. Many successful athletes experiment to find what works for their body.
Worked Examples
For an athlete eating 2,500 kcal/day on a maintenance plan (30% protein, 40% carbs, 30% fat):
- Protein: 2500 × 0.30 = 750 kcal ÷ 4 = 187g protein
- Carbs: 2500 × 0.40 = 1000 kcal ÷ 4 = 250g carbs
- Fat: 2500 × 0.30 = 750 kcal ÷ 9 = 83g fat
- Verification: 187×4 + 250×4 + 83×9 = 748 + 1000 + 747 = 2495 kcal ✓
Split across 4 meals: ~47g protein, ~63g carbs, ~21g fat per meal. This is roughly a chicken breast, a cup of rice, and a tablespoon of olive oil per meal.
For cutting (2500 kcal × 0.80 = 2000 kcal target, 40/30/30 split): 200g protein, 150g carbs, 67g fat. Notice the higher protein ratio to preserve muscle mass during the deficit.

What is the best macro ratio for fat loss?
A common starting point is 40% protein, 30% carbs, 30% fat. High protein preserves muscle mass during a caloric deficit. However, the 'best' ratio depends on individual factors — some people do better with higher carbs for energy, others with higher fat for satiety. Experiment and adjust based on results.
How much protein do I really need?
The Recommended Dietary Allowance (RDA) is 0.8g per kg of body weight, but this is the minimum to prevent deficiency, not optimal. For active individuals, 1.6-2.2g per kg (0.7-1g per lb) is recommended. Bodybuilders in a cut may go as high as 2.4g per kg to maximize muscle preservation.
Should I track macros or just calories?
If your goal is weight loss or maintenance, calorie tracking is sufficient. If you care about body composition (fat vs muscle), macro tracking gives you more control. Tracking macros implicitly tracks calories, but the reverse isn't true — 2000 calories of pure sugar has very different effects than 2000 calories of balanced macros.
What are flexible macros / IIFYM?
IIFYM (If It Fits Your Macros) is a dietary approach where you can eat any foods as long as you hit your daily macro targets. The theory is that for body composition, the source of macros matters less than the totals. In practice, food quality still matters for health, satiety, and micronutrient intake.
Do I need to track every single gram?
No. Most people aim within ±5g of each macro target per day. Obsessive precision often leads to disordered eating patterns. Aim for consistency over perfection — hitting your macros 80% of the time will produce 90% of the results.
How do I convert macros to actual food?
Use a food tracking app or nutrition database. Common conversions: 100g chicken breast = ~31g protein, 0g carbs, 3.5g fat. 1 cup cooked white rice = ~4g protein, 45g carbs, 0g fat. 1 tbsp olive oil = 0g protein, 0g carbs, 14g fat. Planning meals around these benchmarks makes hitting macros much easier.
What about micronutrients?
This calculator focuses only on macronutrients. Micronutrients (vitamins and minerals) are equally important for health but are typically obtained through a varied diet of whole foods. Consider taking a multivitamin as insurance, and eat a rainbow of vegetables daily to cover your micronutrient bases.
