Macros 101: How to Calculate Protein, Carbs and Fat for Your Goals

A practical formula-based approach to setting macronutrient targets with Atwater energy values.

What "Macros" Means

"Macros" is the colloquial term for the three macronutrients that supply the vast majority of dietary calories: protein, carbohydrate, and fat. (Alcohol supplies calories but is not classified as a macronutrient for nutritional planning purposes.) Each macronutrient supplies a fixed number of calories per gram:

  • Protein: 4 kilocalories per gram (kcal/g)
  • Carbohydrate: 4 kcal/g
  • Fat: 9 kcal/g
  • Alcohol: 7 kcal/g (for reference)

These values were determined by the Atwater system, developed by Wilbur Olin Atwater at Wesleyan University in the late 19th century using bomb calorimetry. The Atwater general factor system (4-4-9) is the basis for the calorie counts that appear on US Nutrition Facts labels under 21 CFR §101.9.

Setting macronutrient targets is a two-stage process. First, set the daily caloric target based on TDEE and the goal (cut, maintain, or bulk — see our calorie needs guide for the underlying math). Second, divide that calorie target across the three macronutrients according to physiological priorities.

Stage 1: Set the Caloric Target

Compute TDEE using the Mifflin-St Jeor equation (PMID 2305711) multiplied by an activity factor. Then adjust:

  • Cut (fat loss): TDEE minus 500 kcal/day for approximately 1 lb/week of fat loss.
  • Maintain: TDEE unchanged.
  • Bulk (muscle gain): TDEE plus 250-500 kcal/day, with resistance training, for approximately 0.25-0.5 lb/week of weight gain.

For a worked example, suppose our 35-year-old male from the calorie needs article has a TDEE of 2,726 kcal/day and chooses to cut at a 500 kcal/day deficit. His daily caloric target is 2,226 kcal.

Stage 2: Set Protein First

Protein is the priority macronutrient because dietary protein provides the amino acid building blocks required for muscle protein synthesis (MPS), and because protein has the highest thermic effect of food (TEF) — roughly 20-30% of protein calories are burned in digestion, versus 5-10% for carbohydrate and 0-3% for fat. Higher protein intake also increases satiety, which helps adherence to a calorie deficit.

The Recommended Dietary Allowance (RDA) for protein is 0.8 g/kg of body weight per day, set by the National Academy of Medicine (formerly the Institute of Medicine) in 2005. This RDA is the minimum to prevent deficiency in sedentary adults; it is not optimal for athletic populations or for those in a caloric deficit.

Modern recommendations based on a body of research synthesized by the International Society of Sports Nutrition (Jáger et al., 2017, Journal of the International Society of Sports Nutrition):

  • Sedentary adults: 0.8-1.0 g/kg (the RDA range)
  • Recreational exercisers: 1.2-1.6 g/kg
  • Endurance athletes: 1.2-1.4 g/kg
  • Strength athletes (maintenance): 1.6-2.0 g/kg
  • Strength athletes (caloric surplus, lean bulk): 1.6-2.2 g/kg
  • Caloric deficit (cut, preserving lean mass): 1.8-2.4 g/kg, with the higher end for leaner individuals

For our 81.6 kg (180 lb) example cutting at 2,226 kcal/day, target 2.0 g/kg: 81.6 × 2.0 = 163 g protein per day. At 4 kcal/g, that is 652 kcal from protein — 29% of his daily caloric target.

Stage 3: Set Fat Second

Dietary fat is non-negotiable in any healthy plan because it supplies essential fatty acids (linoleic acid and α-linolenic acid, which the body cannot synthesize) and is required for absorption of fat-soluble vitamins (A, D, E, and K). The Acceptable Macronutrient Distribution Range (AMDR) for adults, set by the National Academy of Medicine, is 20-35% of total calories from fat.

For a cutting phase, the lower end of this range (0.6-0.8 g/kg of body weight, or roughly 20-25% of total calories) is typically used to preserve room for carbohydrate. For a maintenance or bulking phase, 0.8-1.0 g/kg (25-30% of total calories) is more typical.

For our 81.6 kg example cutting: 81.6 × 0.8 g/kg = 65 g fat per day. At 9 kcal/g, that is 585 kcal from fat — 26% of his daily caloric target.

Stage 4: Fill the Rest with Carbohydrate

Carbohydrate is the third macronutrient, and it receives whatever calories remain after protein and fat targets are set. The AMDR for carbohydrate is 45-65% of total calories; this range accommodates everything from ketogenic diets (under the AMDR minimum, at <10% of calories) to high-carbohydrate athletic diets (at the AMDR maximum).

For our example: 2,226 total kcal − 652 protein kcal − 585 fat kcal = 989 kcal from carbohydrate. At 4 kcal/g, that is 247 g carbohydrate per day — 44% of total calories, slightly under the AMDR minimum but appropriate for a cutting phase.

Three Splits Compared

The same 2,226 kcal/day target produces very different macro splits depending on goal:

Cut (2,226 kcal/day, 81.6 kg body weight)

  • Protein: 163 g (652 kcal, 29%)
  • Fat: 65 g (585 kcal, 26%)
  • Carb: 247 g (989 kcal, 44%)

Maintain (2,726 kcal/day)

  • Protein: 130 g (520 kcal, 19%)
  • Fat: 75 g (675 kcal, 25%)
  • Carb: 383 g (1,531 kcal, 56%)

Lean Bulk (3,226 kcal/day)

  • Protein: 180 g (720 kcal, 22%)
  • Fat: 90 g (810 kcal, 25%)
  • Carb: 424 g (1,696 kcal, 53%)

Note the protein percentage is highest in the cut (to preserve lean mass) and lowest in maintenance (because more calories mean less need to be selective). Carbohydrate scales upward as total calories increase, fueling greater training volume.

Tracking Food to Targets

The arithmetic of macro tracking is straightforward; the execution is labor-intensive. Three practices make it sustainable:

  1. Use a digital food scale. Volume estimates (cups, tablespoons) for dense foods like peanut butter and pasta routinely err by 20-30%. A \$15 digital scale eliminates the largest source of tracking error.
  2. Pre-log meals. Logging food the night before prevents in-the-moment decisions that typically overshoot the caloric target. Pre-logging also reveals whether the planned day fits the macro targets before any food is consumed.
  3. Round, do not optimize. Hitting 160 g of protein when the target is 163 g is fine. Hitting 100 g is not. The optimal is the enemy of the consistent.

For foods without a nutrition label — restaurant meals, home-cooked recipes — the USDA FoodData Central database (fdc.nal.usda.gov) provides verified macronutrient data for raw and prepared foods.

Common Mistakes

  • Setting protein too low in a cut. The RDA of 0.8 g/kg is the minimum to prevent deficiency in sedentary adults at maintenance. In a deficit, it is too low to preserve lean mass; muscle loss accelerates.
  • Setting fat too low. Diets under 20% of calories from fat risk hormonal disruption, particularly in women, where menstrual irregularity can appear within weeks of a low-fat deficit.
  • Treating all carbs as equal. The macro number is a total; the source matters for satiety, blood sugar response, and micronutrient intake. 200 g of carbohydrate from vegetables, fruits, and whole grains produces a different metabolic and behavioral response than 200 g from added sugar.
  • Forgetting alcohol. At 7 kcal/g, two standard drinks (about 28 g ethanol) add 196 kcal — nearly 10% of a 2,000 kcal target — without supplying any macronutrient value.
  • Adjusting targets too often. Body weight fluctuates 2-4 lb day-to-day from water, glycogen, and gut contents. Wait 2-4 weeks before adjusting macros based on the trend.

Conclusion

Macro tracking is a structured way to ensure the caloric target set by TDEE math is composed of the right building blocks. Set calories from TDEE, set protein from body weight and training status, set fat from a floor of about 0.6 g/kg, and fill the remainder with carbohydrate. The arithmetic is mechanical; the adherence is behavioral.
